Budget-friendly meal plan for the week! (~$5/day)

Healthy and Budget-Friendly Dishes, Mediterranean-Inspired

Grocery List

+ 1L milk

+ 3.5 cups dry oats

+ 6oz Greek yogurt

+ 1.75 cups frozen fruit

+ 8oz hummus - any flavor (save $$$ with this DIY recipe)

+ 1 bunch of celery

+ 5 hard-boiled eggs

+ 1 tbsp mustard

+ 3 tbsp dill

+ 1 loaf of bread (14 slices)

+ 6 Russet poatoes

+ 1 small red onion

+ 12 tbsp nut butter (save $$$ with this DIY recipe)

+ 5 chicken breasts

+ 4 cups parsley

+ 3 tomatoes

+ 3 lemons

+ 12 falafels (save $$$ with this DIY recipe)

+ 1/2 cup uncooked quinoa (or rice, couscous, etc.)

+ 4 pita bread

+ 1 cucumber

+ 1 yellow onion

+ 1 garlic clove

+ 1 tbsp ground coriander

+ 1 tbsp ground cumin

+ 6 cups vegetable broth (you can make your own with the scraps from previous cut veggies)

+ 1.5 cups spinach (frozen is fine)

+ 2 cups lentils

Budget advice: This is one that I usually follow when it comes to chicken, since meat is typically the most expensive item on my shopping list. If you notice that the breast is larger than normal, you can slice them in half to get 2 filets.

Some seasonings and condiments aren’t listed, as most people have the basics on hand. And remember, let’s make the most of your budget by buying what is on a deal at your grocery store and substitute! For example, chicken thighs are usually noticeably cheaper than breasts.

Breakfast (all 7 days)

Overnight Oats

For 7 meals: 1L milk, 3.5 cups dry oats, 1.75 cups frozen fruit

I recommend making this each night before you eat them the following morning, but you can also store these for up to 3 days if you want to make a small batch.

For 1 meal - In a jar or bowl, combine 140 mL milk and 1/2 cup dry oats.

Simply stir it all up and store it in the fridge overnight. In the morning, add 1/4 cup frozen fruit of your choice, and it’s ready to eat!

Lunch (days 1-3)

Egg Salad Sandwich

For 3 meals: 5 hard-boiled eggs, 1 celery stalk, 1 tbsp mustard, 1 tbsp dill, 1/4 cup (2oz) Greek yogurt, 6 slices of bread, 3 Russet potatoes

Combine diced eggs, diced celery, mustard, dill, and Greek yogurt in a large bowl. Mix together and add salt and black pepper to taste. Split into 3 portions and serve between 2 slices of toasted bread for lunch. Or, if you want to aim for less carbs, trade the bread for some leafy greens.

As a side for this sandwich, go ahead and cut 3 potatoes in either wedge shape or thick fries. Bake in the oven at 400F. Every 10 minutes, flip and toss them around. Continue this until the outside is crispy. Add any seasonings after it’s finished cooking. Divvy this up into 3 portions.

Lunch (days 4-7)

Chicken Salad Sandwich

For 3 meals: 2 chicken breasts, 9 celery stalks, 1/2 small red onion, 1 tbsp dill, 1/4 cup (2oz) Greek yogurt, 12 tbsp nut butter, 8 slices of bread

Cook and shred the chicken breasts, and of course, season to your liking. In a large bowl, combine the shredded chicken, 1 diced celery stalk, 1/2 diced red onion, 1 tbsp dill, and 1/4 cup Greek yogurt. Split this into 4 portions and serve between 2 slices of toasted bread for lunch. Or, if you want to aim for less carbs, trade the bread for some leafy greens.

As a side for this sandwich, we’ll use the remaining stalks of celery. Cut them in fourths and serve with 3 tbsp of nut butter for each meal.

Dinner (days 1 and 2)

Falafel Bowl

For 2 meals: 2 cups parsley, 2 tomatoes, 1 lemon, 6 falafels, 1/2 cucumber, 1 cup cooked quinoa (1/2 cup uncooked), 2oz (4 tbsp) hummus, 1 pita bread

I suggest halving the recipe and making this fresh each night.

In a bowl, simply add all the ingredients (chop them to your preference first), except the pita bread and lemon.

For the pita bread, cut it into small triangles. Serve it all together with 1/2 a lemon squeezed over as dressing.

Dinner (day 3 and 4)

Mediterranean Spinach and Lentil Soup

What you’ll need: 1 yellow onion, 1 garlic clove, 1 tbsp ground coriander, 1 tbsp ground cumin, 6 cups vegetable broth, 1.5 cups spinach, 2 cups lentils, 1 tbsp flour, 4 cups water, 1 lemon, 2 cups parsley

In a large pot, add 2 tbsp of oil. Add chopped onions and cook until golden brown. Add chopped garlic, a tbsp of flour, and all the spices. Cook this for about 2 minutes over medium heat, stirring regularly.

Next, add the vegetable broth and water and bring it all to a boil. Add the spinach and lentils, cook for about 5 minutes, then reduce the heat to medium-low. Cover and cook this for about 20 minutes. Half way through cooking, check the liquid levels, you may need more water as the lentils may soak it up quickly. The final dish will be very thick, but it shouldn’t be dry.

Once the lentils are fully cooked, stir in the juice from 1 lemon and add chopped parsley. Remove from the heat and let this sit for about 5 minutes. Divvy this up for 2 dinners and save the rest for snacks later in the week.

Dinner (days 5-7)

Open-Face Chicken Gyros

For 3 meals: 3 chicken breasts, 1 tomato, 3 pita breads, 1/2 cucumber, 1/2 red onion, 1/4 cup (2oz) Greek yogurt, 1 tbsp dill, 1/2 lemon, 3 Russet potatoes

First, prepare your tzatziki sauce. I recommend do this the night before, as it only gets better with time. In a bowl, mix 1/4 Greek yogurt, 1 tbsp dill, juice from 1/2 lemon, and 1/4 of a cucumber that’s been finely diced.

Next, get started with baking cubed potatoes in the oven at 400F. Every 10 minutes, flip and toss them around. Continue this until the outside is crispy. While the potatoes are baking, add diced chicken to a pan and cook over medium-high heat. Bonus points if you have a grill pan. Feel free to season this as you wish - garlic salt and black pepper are suggested.

On a plate, add the pita bread, cooked chicken, cucumber slices, tomatoes slices, red onion slices, and drizzle tzatziki sauce over top. Serve with potatoes.

Snacks

Falafel and Hummus

For 3 days: 6 falafels, 3oz (6 tbsp of hummus)

Eat 2 falafels with 2 tbsp of hummus. If you bought lemons in bulk, feel free to squeeze some fresh lemon juice on top.

Mediterranean Spinach and Lentil Soup

For 4 days: Enjoy the leftovers from your lentil soup that you had prepared on day 3.

Disclaimer: I am not an expert. I’m just a broke girl in her mid-20’s who likes to cook and eat (what I consider) healthy. This meal plan simply works as a starting point. You can create the dishes exactly as they are, or you can alter them.

I initially wrote and shared this for those on my weekly newsletter that I send out every Friday morning. Each week I try to pick a different theme, next week will be Asian-inspired for anyone interested! You can join the fun here. Would love to hear if you try any of these!

in need of a good basil pesto recipe!

hi guys! so I really want to recreate one of my favorite restaurant’s signature dish - which is zucchini pasta with a basil kale pesto! I can’t seem to find a good recipe online that sounds similar to what is on this plate. it also comes with salmon on the pasta so it should be a recipe that pairs well with that!

I know for sure it has basil, kale and lemon - if that helps lol. just from what I can taste in the dish! thanks in advance :)

oh and if you have a good recipe that you like to pair with zucchini pasta I would love to experiment. I’m trying to find good things to pair with zoodles because I’m not a fan of marinara on zucchini lol

How to get a copy of an old Good Housekeeping recipe?

Anybody know how? I made this recipe a zillion times and can no longer find it. Guessing it was an issue from late 80's/early 90's. It was a full page recipe with photos for spinach/ham (I always left out the ham) souffle. I think "top hat" was in the title. My family would love for me to make it again and I don't know how to find it. Any ideas?

Does anyone know how to incorporate these ingredients? Help!

I'm trying to get my kiddo to eat more healthy foods. She's stuck in this cycle of waffles, blueberries, pesto noodles, and dino nuggets.

I'm trying to make pancakes that include as much as possible of the following:

Ground oats

Banana

Egg

Blueberries

Spinach

Sweet potato

Avocado

I'm not sure if that's possible. I'm clueless on quantities and I don't know what about baking powder or soda or salt? Help!

Is there a way to light a mocktail on fire?

Hey guys! So for health reasons, I can't drink alcohol right now, but I'm wanting to throw a party, and we'd really like to make a mocktail that we could light on fire. Obvious problem being, we actually can't use alcohol as an accelerant. Does anybody know of any non-alcoholic but edible accelerants for drinks? I know it's a long shot, but I figured I can't be the first person to wonder about this. Thanks!

Japanese style chicken soup

I made this yesterday. All of this was pretty much made up :) It was delicious!

I made a chicken stock using the following recipe.

1 whole chicken

5 chicken thighs (bone in)

1 leek

1 onion

4 carrots

2 celery stalks

2 bay leaves

1 tsp whole peppercorns

2 tsp of salt

4 spring onions

6 smashed cloves of garlic

handful of parsley

5 twigs of thyme

I simmered this for 6 hours removing the chicken after 1 hr 45 mins to remove the meat and return the skin and bones.

I then made a shoyu tare (I made this up)

4 dried porcini mushrooms

3 sheets of kombu

smashed ginger

3 tsp of szechuan peppercorns

This simmered together for 15 minutes in 3 cups of water before I strained the liquid. I then added to the liquid base

1/2 cup shoyu

1 tsp of red boat fish sauce

2 tbs of dark miso

and 1/4 cup of tepache (homemade)

To make the soup I added stock to a pot added carrots, celery, onions, spring onions and reduced a little bit. 5 minutes before the end I added some shredded chicken meat.

The tare was added to the bottom, then the soup and I finished with a homemade habanero chili oil.

Seafood Dish Recipes from Burgos, Spain?

Hi all,

I'm seeing this girl who is from Burgos, Spain. We're both in college and we have a lot in common. We have been hanging out a bit the last few weeks and she recently found out I enjoy cooking. We both share a similar diet (No meat, no dairy) which is really cool too. Anyways, she's coming over for dinner tomorrow night where I'll make my famous lemonade and have a nice meal fixed for her. My question is what are some good seafood recipes from Burgos, if any? I've never been to Spain so I don't know. I've taken 6 years of the language and enjoy Spanish guitar music a lot (I am trained in classical guitar, I'm also showing some of this to her tomorrow per her request), but I've never cooked a Spanish dish before.

My backup is just getting a Salmon filet and then fixing it all nice and having some nice vegetables to serve, or maybe a nice lentil soup (she's allergic to coconuts, kiwis, and pineapples, keeping this in mind), but I'd really love to fix her something that reminds her of home. Does anybody have any ideas? I'd love to make her feel at home with something I prepared. She's really cool and it would mean a lot to me if I got to do something like this for her. Thanks for all the help!

Every time I google rice recipes, I get complicated dishes involving lots of different ingredients, like wild rice soup or arroz con pollo. Does anyone have any other suggestions for making plain rice a bit more flavorful?

Hello needed with dessert made of flour, sugar, and butter

My grandma used to prepare this Oriental dessert I loved as a kid. She I've have me the recipe but after many attempts I get the taste but still cannot reproduce the texture of what she was doing.

What she told me: - melt a full tablet of butter in a saucepan - add 8 spoons of flour - add 8 spoons of sugar

Then she was heating the whole thing until it took this golden honey-like color. The mix was somewhat liquid but not liquid per se. Then she would put it in the fridge and it would solidify.

When I do it is either granular or too liquid. Any suggestion or actual recipe?

Traditional Pho (Instantpot)

Let me preface this by stating that This is a recipe I learned from an old Vietnamese lady I knew who ran a small shop that largely served the local Vietnamese community. The only changes I have ever made were quantities to suit taste and the size of my pot. I spent years making it in a large 80 quart pot the traditional slow cooked method before adapting it to the instant pot. This recipe is for the 8 Quart Instant pot. If you have a smaller one, you will need to play with the amounts. Also one last note, Never ever use the pre made pho spice packs. Individually they are expensive and frankly just terrible. Especially the powdered ones. You will never achieve an authentic taste using them. Yes it is a bit of an expense purchasing all the whole spices at first, but if you find them in bulk at a local asian market, you will get dozens of batches out of them and in the end be far cheaper.

Ingredients:

6 Beef Soup or Marrow bones

1-2 Beef Tendon (Even if you don't eat it, this is necessary)

4-6 pieces of Beef short rib (You can use lots of things here, but I find these offer the best flavor for the size of the batch).

1 Yellow/white/spanish or other non sweet onion. Do not use a sweet onion.

1 Ginger root approx the size of your hand

1-2 Shallot

2 Tbsp Coriander

2-4 Star Anise pods to taste

4-6 Cloves

4-6 Cardamon pods

2 Vietnamese cinnamon shards that are approx 2" long or if those are difficult to find use 1 4" roll of Ceylon Cinnamon. I use the Ceylon because it is all my asian market stocks and I can buy large bags of it cheap. It has lots of thin layers. Standard Cassia which is the small hard thick roll you are most familiar with is too strong and has the wrong flavor.

Approx 2 TBSP Yellow Lump Rock Candy (You can use regular sugar in a pinch, but really if you found everything else on this list you can find this).

1/2 cup three Crabs brand Fish sauce.

Par Boil your Bones, Tendon and shortrib for approx 10 minutes at a full boil to get all the scum off them. Drain and Rinse after it appears nothing else is coming off. Fair warning you will need to use a pot that has at least 2-3" of space between the top of the water and the top of the pot. Once rinsed place all in your empty instant pot. Char your Onion, Ginger (cut in half) and Shallot until at least 1/3rd of them is blackened. This is easiest done on a Gas burner, grill or with a kitchen torch as you are looking to char not cook. In a pinch put your oven rack as close to the top as possible and put under a high broiler. Place these in your instant pot and fill to its full line with water. Toast your spices over medium heat until fragrant and wrap in some form of spice bag (I just use cheese cloth and tie up with twine). The cinnamon is fairly large so it can just go directly in the pot, be warned the ceylon will fragment a little so be aware when serving you may have to fish a few pieces out. Once your spices are toasted and in a bag, toss them in your pot with the 1/2c fish sauce.

Put your lid on, select pressure cook and set time to 1 hour 30 minutes. By the time it comes up to pressure and depressurizes after the total time will be 2 hours to 2h:25m. At this point taste and add fish sauce and salt to taste. Prepare whatever add ins you want and serve. The broth itself can be frozen and kept for months to be easily heated up for a quick bowl of Pho. I also encourage you to slice the tendon up and give it a try. I know many of you will have never tried that and trust me I had reservations about it at first as well. It is really delicious and buttery and adds a great dimension to the dish. I hope this is clear enough as I'm not used to telling people how to make it. This is just something I've made for the better part of 10 years now.

One last thing, Before serving traditionally they skim the fat off as the goal is the clearest broth possible. You can do this if you wish, but personally that fat contains a bunch of flavor and I'm more interested in that than I am presentation. Also once done you can throw the onion, shallot, ginger all away as everything of value has been cooked out of them.

Tired of eating the same meals for the past 30 years

I have been cooking the same meals for 30 years now and would like to try some new ones. Can anyone suggest some herbs and spices that I should get that can be used in multiple recipes?

Also can anyone suggest some meal ideas for 2? We eat mostly beef, chicken and pork. I’m on a very tight budget ($200) a month. so if you have some low budget recipes can you please share them?

[Request] Recipes that are easy to swallow for someone with a throat tumor?

Hi everyone,

Someone close to me was just diagnosed with cancer in their throat, and the tumor makes things difficult for them to swallow most solid foods. Does anyone have any recipes of things that are nutritious and/or full of protein so we can do our best to help them have the energy to fight this during their chemo and radiation treatments? Eventually it should shrink so we can add other things, but for now I don't think solid foods are a possibility.

The only thing I have off the top of my head is split pea soup, I'm hoping I can have some more ideas!

Edit: I'm also thinking a potato/loaded potato soup could work, if I made sure to blend it to remove the large clumps.

Thanks!

my taco salad

this is one of my favorite things to make and though its a salad there is a trick to it. toss the vegetables together but layer the salad on each plate. leave out the vegetables you don't like, add whatever sounds good to you. all amounts are rough estimates.

  • toss in a salad bowl:
romaine lettuce, to fill the salad bowl about 1/3 of the way. the rest of the vegetables will fill the bowl to about 2/3 of the way, and you will still be able to toss it all.
    cherry tomatoes
corn (grilled and then cut off the cob is best but canned-drained/rinsed works too)
1 red or yellow or orange bell pepper, diced
1 fresh zuchini (or yellow squash, or both) diced
3 or 4 celery ribs, sliced
1 can black olives (whole olives cut in half or sliced)
sugar snap peas, whole or halved
fresh peaches - that's right, or mangoes (some things can be canned, but not the fruit)
1 can beans, (black or red) drained and rinsed well
    avocado, diced
    green onions, sliced

  • meat option:
make ground beef with taco seasoning according to package directions, or use chicken, or tofu, whatever you like

  • for layering:
shredded cheddar cheese (use the largest shred you have)
corn chips, broken into small pieces
    cilantro

  • dressing:
    1 cup ranch dressing
    1/2 cup salsa and
    few tablespoons lime juice
(play with these ratios to your taste. you can also add your favorite hot sauce and liquid smoke.)

  • assembly:
layer each plate with a thin layer of chips, then salad, then cheese, then meat, then the whole thing again. top with fresh cilantro and dressing. i also like to top with some more peaches.

my first post here. i hope a salad isn't considered stupid. I'm proud of this salad. I hope you guys like it.

[Recipe Request] Authentic Stroopwafels

I'd like to try my hand at making these. Problem is every recipe I find online says it is nothing like the authentic Dutch version. I've heard use molasses and then don't use molasses. I've heard use dark corn syrup then don't use dark corn syrup. I've heard to use more or less butter. I've heard to buy premade carmel and then others say to make your own. I'm here to get the real answers. Anyone have an authentic recipe and suggestions?

Sweet Salsa?

I’ve been on a cooking kick recently, and i remembered an old recipe a guest made for us in a cooking class. It was a really sweet salsa recipe with red onions, tomatoes, limes, ext.

However, being a while since i’ve graduated, i cant remember the recipe too well. What would typically be in a sweeter salsa? I realize most are sweet, but this kind was a lot better than anything i’ve ever bought out of a jar, but might have been just due to being hand prepped.

Any recipe links would be greatly applreciated, or any help at all. I’m not too big a fan of really hotter spicey food, so this kind was really fantastic to be thinking back.

The biochemists chicken finger dipping sauce

50ml creamy french

50ml bbq sauce

30ml siracha sauce

25ml salted butter

25ml mashed potatoes

25ml panko bread crumbs

5ml crush white pepper

5ml iodized salt

5ml msg

Combine liquid ingredients in small sauce pan on low heat.

Bring to bare simmer, add in butter and use silicon spatula to combine over low heat.

Let simmer for 1-2 minutes.

Add in salt, pepper, and msg and mix in completely.

Add in bread crumbs and potatoe and fold until essentially dissolved by the liquids.

Sauce should now be like a thick gravy.

If too thick il add water until it resembles a beef gravy.

AAdditionally I like to toast the chicken fingers and then lay them in the sauce for 3 minutes turning and coating completely.

First post and on mobile so appoligize if formating does not come through perfectly.

(Request) Healthy desserts

Google is returning nothing but low fat cheesecakes and no sugar chocolate stuff. From experience these have always been bitter and shallow representations of the original. They just make me crave the original more then enjoy them.

Wondering if anyone has any suggestions for some different healthy desserts. Ones that are just healthy to begin with rather then rip off versions of unhealthy ones but using fake sugar, reduced fat subs, etc.

Not dieting, so don't need zero sugar and whatnot. Just looking for something to lighten the load on the regular desserts.

Final Cooking project in school requires a protein, veggie, and whole grain. Looking for inspiration!

So in a few weeks, I have to cook a final meal for my nutrition cooking class (the focus is on more healthy meals that whatever tastes really good), we will be provided with a protein -tofu, tilapia, or chicken (I'm leaning toward chicken), or we can buy our own.

Second is a vegetable, I'm pretty sure the cost is included in my tuition so I won't have to worry about that, and I'm thinking green beans/ haircot vert (or however its spelt)

Where I'm stumped is the whole grains- I don't really like them all that much, so I'm not sure what would taste good/how to make it taste good. I believe we're provided with quinoa, fennel, or brown rice, or we can buy our own.

The other rules are that I only get a single burner to cook on, with an oven, and that I have to make enough for four people and present the plate like a proper dish.

I have five weeks to prepare, but I'm a perfectionist when it comes to cooking so I want a plan now.

Also open to ideas of other foods I can make- I don't mind buying other meat as long as its not too expensive (as in steak or a better fish than tilaia), and getting another whole grain.

If your making cookies add a little bit of biscuit mix

I've never been that good at making cookies. They would always taste good, but they never looked that appealing, that was until today. I just followed a random snickerdoodle recipe from on line, but I wanted the dough to be a little thicker so I said f*ck it why not and added a little bit of biscuit mix. Oh my this brought my cookies to a whole new level. 10/10 the best cookies I've ever made.

Edit: I forgot to say that I added probably a little less than half of a 1/3 rd cup a biscuit mix. On top of the 3 cups of flower
